The Tyranny of the Clock You Cannot See

There is a clock in your head that you did not set and cannot switch off, and almost everything you do is being scored against it.

It occupies a structure roughly the size of a grain of rice, sitting just above the point where the optic nerves cross, and it contains around twenty thousand neurons whose chemical activity rises and falls in a cycle lasting a little over twenty-four hours. Not exactly twenty-four. For most adults the intrinsic period runs closer to twenty-four hours and twelve minutes, which means the clock drifts, and must be reset daily against the outside world. The signals that perform this resetting are called zeitgebers — German for time-givers — and the dominant one, by an enormous margin, is light.

This matters more than it sounds, because the light-detecting system that sets your clock is not the one you see with. Alongside the rods and cones that produce vision, your retina contains a sparse population of specialised cells that contribute almost nothing to image formation. They are tuned to short-wavelength light in the blue region of the spectrum, they respond slowly, and they report directly to the clock. You are not aware of them. A blind person with an otherwise intact retina may still be entrained by daylight. And the system remains fully operational at intensities far below what you would describe as bright.

So when you check your phone at one in the morning, you are not merely staying awake. You are transmitting an instruction, in a language your body has used for hundreds of millions of years, that the day has begun.


The consequences run deeper than tiredness, and this is the part most people underestimate.

The master clock does not act alone. Nearly every tissue in your body maintains its own peripheral oscillator: liver, pancreas, kidneys, gut, fat, muscle. These local clocks govern the timing of gene expression, and the effect is that your physiology is not a single stable state but a schedule. Body temperature reaches its minimum in the small hours and its peak in the early evening. Insulin sensitivity is markedly higher in the morning than at night, so an identical meal produces a substantially larger glucose response at eleven in the evening than at eleven in the morning. Blood pressure dips during sleep. Alertness has two peaks and a reliable afternoon trough, and that trough is not a failure of character or a consequence of lunch. It is scheduled.

Crucially, the peripheral clocks do not take their cues only from the master clock. They also listen to when you eat. This produces the phenomenon that makes shift work so damaging: it is entirely possible to have your brain on one schedule and your liver on another. Internal desynchrony — organs disagreeing about what time it is — is now considered a plausible mechanism behind the elevated rates of metabolic and cardiovascular disease observed in long-term night workers, and it is the reason that overnight shift work has been formally classified as a probable carcinogen.

Most of us are not night workers. Most of us do something milder and almost universal, and it has a name: social jetlag.

Compare the midpoint of your sleep on a work night with the midpoint on a free night. If you fall asleep at midnight and wake at half past six on Tuesday, your midpoint is around a quarter past three. If on Saturday you sleep from one until nine thirty, your midpoint is a quarter past five. That two-hour gap is a functional time-zone shift, imposed on yourself, twice a week, indefinitely. You would not fly from London to Moscow every Friday and back every Monday and expect to feel well.


Here is the part I want you to take seriously: your timing is substantially not your choice.

Chronotype — the tendency towards earliness or lateness — is significantly heritable, varies systematically with age, and is not a moral quality. Adolescents genuinely shift later at puberty, across cultures and in every population studied, and they shift back in their twenties. The teenager who cannot fall asleep before one in the morning is not undisciplined. They are biologically phase-delayed, and being required to sit an examination at half past eight is, for them, closer to being tested at half past five. Where school start times have been moved later, the measured results — attendance, grades, reported mood, road accidents among young drivers — have been consistent enough that the debate is now largely logistical rather than scientific.

Similarly, the reason you wake tired is often not insufficient sleep but badly timed sleep. Two processes govern sleepiness. The first is simple pressure: a molecule called adenosine accumulates in the brain throughout waking and is cleared during sleep. Caffeine works by blocking its receptors, which is why it masks tiredness without removing it — and why, with a half-life of around five hours, a coffee at four in the afternoon leaves a quarter of the dose still circulating at two in the morning. The second process is the clock itself, which issues an alerting signal that rises through the evening precisely to counteract accumulating pressure. Fight the clock and you can be exhausted and wide awake simultaneously.


The practical advice follows from the mechanism, which is why it is worth knowing the mechanism.

Get bright light into your eyes within an hour of waking — outdoors, briefly, even under cloud, because outdoor illumination on an overcast day exceeds indoor lighting by a factor of ten or more. Dim things down in the last two hours before bed; the exact device matters far less than total brightness and how close it is to your face. Keep your wake time more consistent than your bedtime, since waking is the stronger anchor. Stop eating substantially before you sleep, because your liver is listening. Treat caffeine as a drug with a long tail.

And be a little forgiving, both of yourself and of the people around you who run on a different schedule. The clock is old. It was calibrated by sunrise over an open landscape, long before electric light, night shifts and rectangles of blue glow held forty centimetres from the face. It is not going to modernise. The accommodation, if there is going to be one, has to come from you.
